What to eat before and after a workout: what actually matters after 40

Short answer: The 30-minute anabolic window does not exist. Once researchers accounted for how much protein participants ate in total per day, the entire timing effect disappeared, and what drove the results was the daily amount. The window is likely several hours wide. But for anyone past 40 the conclusion swings partly back, in a way that rarely gets spelled out: the amount of protein per meal needs to be higher with age, around 0.4 grams per kilo of body weight. So your job is not the clock, it is the portion. Before training: under an hour you usually need nothing; longer or harder sessions benefit from carbohydrate 1 to 4 hours out. After training: your next normal meal is enough. The only exception where speed genuinely matters is if you are training again within eight hours, which almost never applies to someone training once a day.

There is a protein shake in every gym bag, and most of them get downed in the changing room for one reason: somebody said the window was closing.

It is probably the most durable myth in the entire fitness world. It is also unusually easy to dismantle, because the research looked straight at it. The interesting part is not that the myth fell. The interesting part is why it fell, because the explanation says something useful about what actually drives the result.

And for this particular reader, the one past forty training between work and family, the story does not end there. Part of the conclusion swings back again.

The anabolic window and why it fell

The idea was simple and therefore contagious: after a strength session a short window opens in which muscle is especially receptive to protein, and if you miss it you have wasted the session. Thirty minutes was the number that stuck.

In 2013 Brad Schoenfeld, Alan Aragon and James Krieger ran a meta-analysis on the question in the Journal of the International Society of Sports Nutrition. They pooled 23 studies with 525 participants, 132 effect sizes spread across 47 treatment or control groups.

At first glance there was an advantage for eating protein close to the session. Then they did the thing that settled it: they added participants' total daily protein intake to the model.

The effect that vanished, and why that is the actual point

Once daily intake was accounted for, the timing effect disappeared. The difference in muscle growth was no longer statistically significant (p = 0.18), and neither was the difference in strength (p = 0.49).

Something else surfaced at the same time. Total daily protein turned out to be the single strongest predictor of muscle growth in the whole dataset (p = 0.004).

Here is the part that almost never gets written down when this study is cited. The timing effect did not vanish because it was random noise. It vanished because the studies showing the biggest timing effect were also the ones where the timing group ate more total protein than the control group. It looked like timing. It was dose, dressed up as timing.

It is the same category of error as the 10,000-step figure, which spread as science even though it came from the brand name of a Japanese pedometer. A number takes on a life of its own and everyone repeats it, until somebody goes back to the source.

Aragon and Schoenfeld went further and offered a practical rule rather than a window: the meal before and the meal after should not sit more than roughly three to four hours apart. If the meals are large and mixed, that interval can stretch to five or six hours. However you count it, that is orders of magnitude away from thirty minutes.

How to read this. The conclusion is not that food around training is irrelevant. The conclusion is that the variable that matters is how much you eat across the day, not how fast you make it to the changing room. That is a liberating distinction if you have three children and a five o'clock pickup. The evidence also concerns muscle growth and strength specifically, which is what was measured, not every conceivable aspect of recovery.

But after 40 the conclusion swings partly back

If the article stopped here you would leave with half the picture, and half the picture is exactly where most articles about the anabolic window stop.

As you age, muscle responds more sluggishly to protein. The same portion triggers a smaller muscle-building response in a fifty-year-old than in a twenty-five-year-old. This is usually called anabolic resistance, and it is one of the mechanisms behind the loss of muscle mass with age.

The consequence is concrete. A dose-response analysis found that older adults need roughly 0.4 grams of protein per kilo of body weight in a meal to get the maximum muscle-building response from that meal. A younger person gets there on less.

Put the two findings together and you get what this page is actually saying, which is not the usual line:

Timing matters less than you were told. The portion matters more. And that shift depends on your age.

The useful part is that if you spread your daily amount across three or four proper portions instead of one big dinner and two small snacks, you solve both questions at once without counting a single minute.

Before the session

The answer here is shorter than expected, because it depends almost entirely on how long the session is.

Sessions under an hour

If you have eaten normally during the day you usually need nothing in particular. Your body has stored fuel that comfortably covers an hour of easy running or a strength session. That covers the vast majority of easy zone 2 sessions and essentially all home training.

If you feel empty and flat, having something small is perfectly fine. That is about making the session feel good, not about preventing a collapse in performance.

Sessions over an hour, or hard sessions

Here there is a clear recommendation from the 2016 joint position stand by the Academy of Nutrition and Dietetics, Dietitians of Canada and the American College of Sports Medicine: 1 to 4 grams of carbohydrate per kilo of body weight, somewhere between 1 and 4 hours before a session lasting more than 60 minutes.

The range is deliberately wide. The closer to the session you eat, the smaller and lighter the meal should be.

Two things do more damage than most people expect that close to a session: fat and fibre. Both slow gastric emptying, which is excellent in ordinary life and uncomfortable when you are about to run. Wholegrain bread, big bowls of salad, nuts, rich sauces and heavy dairy are therefore better placed after the session than before it.

Never try anything new on race day. Your gut needs practice with whatever you give it under load. Whatever you plan to eat before a race, you should have tested it before several ordinary sessions first. This is the single most common cause of a bad race day that has nothing to do with your training.

After the session

If you take one thing from this page: your next normal meal is enough. You do not need to sprint to your bag.

If that meal contains a proper protein portion per the table above, plus carbohydrate scaled to how hard you went, the question is already answered. Ordinary food does the same job as a ready-made drink. Powders and recovery drinks are convenience, not necessity, and nothing in the evidence requires them.

The one case where speed genuinely matters

There is an exception, and it is real. The same 2016 position stand recommends rapid carbohydrate refuelling after a session, on the order of 1.0 to 1.2 grams per kilo of body weight per hour for the first four hours.

But the recommendation carries a condition that almost always gets dropped when it is quoted: it matters when there are less than eight hours between sessions. The body then needs help refuelling quickly, because it is not being given time to do it at its own pace.

For the overwhelming majority of readers of this page, the right-hand column says no. That is worth stating plainly, because the recommendation is often repeated without its condition, and it then creates a low-level anxiety the evidence does not justify. It was written for athletes doing two sessions a day. It was not written for you, lifting in the living room at five in the morning.

If you genuinely do combine strength and running in the same week, your sessions will almost always sit far enough apart for this question to resolve itself.

Training on an empty stomach

Plenty of people who train at 05:00 do it on an empty stomach, for the simple reason that the alternative is getting up even earlier to eat.

For an easy session under an hour this is unproblematic for most people. Your body has fuel enough. If you want something small, a banana or a glass of juice works fine, more for how your stomach feels than for performance.

If the session is meant to be hard or long, an empty stomach is a worse idea. Not because it is dangerous, but because the quality of the session usually drops: the intervals get sluggish and the last lift disappears. A hard session is an investment, and it is a shame to do it half-heartedly to save ten minutes.

If you are a morning person by necessity rather than by nature, it is worth knowing that some of that five o'clock fatigue is not about food at all. It is about how the night went.

Three setups that work

Concretely, for the three most common weeks among readers of this page.

Strength at 05:00 at home

Before: nothing, or a banana if your stomach insists. After: breakfast becomes your recovery meal. Make sure it contains real protein rather than only carbohydrate, such as eggs, cottage cheese, yoghurt or similar alongside the porridge. It is the simplest improvement in this entire text and it costs no extra time.

Easy run at lunch or in the evening

Before: if you have eaten lunch or a snack within a few hours, nothing is needed. After: your next ordinary meal. If the session lands late in the evening and you are not hungry afterwards, something small with protein in it is enough, such as a yoghurt or a sandwich.

Long run or hard interval session

Before: a proper meal 2 to 4 hours out, carbohydrate-led, low in fat and fibre. After: a substantial meal within a few hours. If the session runs past an hour you also need fuel during it, which the half marathon guide covers.

What this does not fix

Honesty about the limits, because food around training is often sold as more than it is.

Do I have to eat protein straight after training?

How much protein do I need in the meal after training?

Budget for roughly 0.4 grams per kilo of body weight in that meal. At 80 kilos that is around 32 grams, which is a normal portion of fish, chicken, cottage cheese, lentils or eggs. The figure is higher for someone past middle age than for a twenty-year-old, because muscle responds more sluggishly to protein as you get older. That is the whole point: it is portion size that becomes more important with age, not the time on the clock.

Is training on an empty stomach bad?

Not for an easy session under an hour. Plenty of people who train at 05:00 do it on an empty stomach simply because that is the only time available. It works fine as long as the session stays easy. If the session is meant to be hard or long, an empty stomach is a worse idea, because the quality of the session usually drops. If you feel dizzy, ice cold or unusually weak, stop and eat.

Do I need protein powder or a recovery drink?

No. Nothing in the research requires powder or a ready-made drink. They are convenience, not necessity. Ordinary food does the same job. The one situation where a drink has a practical edge is when you are training again within a few hours and have no time to cook, or when your appetite has vanished straight after a hard session.

Does it matter whether I eat carbohydrates after strength training?

Less than most people think. Rapid carbohydrate refuelling has been shown to matter when the next session falls within eight hours, which rarely applies to anyone training once a day.
