How many steps a day do you need after 40?
The question arrives the moment you fasten a watch to your wrist. The screen says 10,000. The app says 10,000. The colleague with the standing desk says 10,000.
None of them says where the number came from. The answer is not what most people expect, and it is worth knowing before you let a ring on your wrist pass judgement on your day.
Where the 10,000 figure actually came from
In the year after the 1964 Tokyo Olympics, Japan had a surge of public interest in fitness and everyday activity. In 1965 a Japanese manufacturer launched a wearable step counter called the manpo-kei, which translates roughly as the ten-thousand-step meter.
The name was chosen because it was memorable. There were no studies behind the number. It was a product name, not a research finding.
Since then the figure has travelled the world as though it were a scientific threshold. Today it sits pre-set in watches and apps that millions of people check each evening to decide whether the day was good or bad. It is unusual for a number with such a thin origin to hold that much authority over that many people.
What the largest review to date shows
In July 2025 a systematic review with a dose-response meta-analysis was published in The Lancet Public Health. It gathered 57 studies from 35 cohorts in the review, of which 31 studies from 24 cohorts could be pooled statistically. Unlike earlier summaries, which almost all dealt with death from any cause, this one looked at several outcomes at once. Nine of them could be pooled statistically and appear in the table below. Physical function was reported narratively, without pooling.
The comparison is against 2,000 steps a day, which represents a very sedentary day.

The bottom row is worth pausing on. A 6% lower risk of developing cancer sounds like a win, but the confidence interval for that ratio ran from 0.87 to 1.01. Because it includes 1.0, a true effect of zero cannot be ruled out. We print it anyway, because a table that shows only the flattering rows is not a table. It is an advertisement.
The nuance almost every summary drops
The headlines after the study ran roughly as follows: 7,000 is the new 10,000, and you can stop counting there. That is half true.
The analysis found two different curve shapes. For four outcomes, namely death from any cause, developing cardiovascular disease, dementia and falls, the curve bent at around 5,000 to 7,000 steps. Past that point each additional thousand steps added less than the thousand before it.
For five outcomes no such bend appeared. The association was linear as far as the data reached, meaning more steps were still associated with lower risk without levelling off.
That makes the conclusion more useful than the headlines:
- If you are under 7,000 steps you are on the steepest part of the curve. That is where each additional thousand steps is worth the most, whichever outcome you look at.
- If you are around 7,000 you have banked most of the benefit for the four big outcomes. You do not need to chase 10,000 to be there.
- If you already clear 10,000 there is no reason to cut back. For several outcomes the curve was still pointing downwards.
The authors put it this way themselves: 10,000 steps a day remains a viable target for those who are more active, while 7,000 may be a more realistic and achievable target for some.
Does your age change the answer?
It does, and that study already exists. A 2022 meta-analysis pooled 15 international cohorts totalling 47,471 adults, among whom 3,013 died during a median follow-up of just over seven years. It split the data by age.

If you are in your forties or fifties you fall into the under-60 group, where the curve carried on downwards a little further. That is an argument for aiming at the top of the range rather than the bottom, without turning 10,000 into a requirement.
Note that the 2025 review explicitly lists the absence of age-specific analyses as one of its limitations. The two studies therefore complement each other: the newer one has the breadth of outcomes, the older one has the age split.
Steps are not the same thing as minutes
This is the most common misunderstanding after the ten-thousand myth. Most official recommendations are not written in steps. Japan is an exception, where the national health targets set 8,000 steps a day for ages 20 to 64 and 6,000 steps for those aged 65 and over. Both the World Health Organization guidelines and the UK Chief Medical Officers' guidelines are expressed in minutes and intensity. The WHO asks adults for 150 to 300 minutes of moderate activity a week, or 75 to 150 minutes of vigorous activity. The UK Chief Medical Officers ask for at least 150 minutes of moderate activity a week, or 75 minutes of vigorous activity. Both add muscle-strengthening activity on at least two days a week.
A step count tells you nothing about intensity. Ten thousand steps collected in two-minute trips between a desk and a coffee machine is not the same stimulus as 7,000 steps where a third were taken at a proper pace.
There is a useful bridge between the two units. A series of studies on walking speed has measured which cadence corresponds to moderate and to vigorous intensity. The part of that work carried out on adults aged 41 to 60 produced these rules of thumb:

At that cadence the arithmetic is straightforward. Thirty minutes of brisk walking is about 3,000 steps. The recommended 150 minutes a week then works out at roughly 15,000 brisk steps a week, which is a little over 2,100 a day on top of the walking you do anyway between meetings, shops and the hallway.
That is why a 7,000-step day does not automatically mean you have met the recommendation. What decides it is how many of those steps were taken at pace. How to build those minutes into a week that is already full is covered in the guide to training when you have no time.
Does pace matter in itself, or is the count enough?
This is a point where the research genuinely disagrees, and saying so is more honest than picking whichever answer sounds better.
A 2019 study of 16,741 older women, average age 72, found that a higher stepping cadence was associated with lower mortality. But once the researchers adjusted for the total number of steps, most of that association faded and the majority of the measures were no longer statistically significant. The conclusion there was that volume carries the effect.
The 2022 meta-analysis reached a partly different conclusion. Even after adjusting for steps per day, an association remained for the busiest 30 and 60 minutes of the day. It did not remain for the amount of time spent above a given cadence.
In practice the disagreement matters less than it sounds. Neither study suggests that walking faster is worse. The sensible reading is that the number of steps does most of the work, that some of them may as well be brisk, and that anyone choosing between the two should start by adding volume. Why your watch and your phone never agree
If you have ever carried both a watch and a phone all day, you know this already. They rarely land on the same figure, sometimes differing by thousands of steps.
It comes down to where they sit and what they can see. A phone misses everything you do while it is on the desk, in a coat or in the car. A watch on your wrist reads arm movement instead, which gives it a different problem: it can miss steps while you push a pram or carry shopping, and it can count hand movements that were never steps. Validation studies in everyday conditions show the gaps can be large.
The conclusion is not that the measurement is worthless. It is that your absolute step count cannot be compared with anyone else's. It cannot even be compared between two of your own devices.
What a step target does not cover
A step count measures one thing well: how much you move during an ordinary day. That is also its limit.
- Strength is invisible to it. The other half of the recommendation, muscle-strengthening activity on two days a week, produces no steps at all. You can have a perfect step week without doing anything for muscle mass, which otherwise declines with age. That half matters most after 40. - Cycling and swimming do not count. Forty minutes on a bike produces almost no steps but is perfectly good cardiovascular training.
- Hard days can look easy. A tough interval session can produce fewer steps than a long day on your feet at a trade show.
- Sitting disappears into the average. Eight hours in a chair followed by a long evening walk can produce a good step count for a day that was mostly spent sitting.
How to lift your average without finding an extra hour
What works is rarely a new schedule. It is small changes that do not require anyone else in the house to change theirs.
- Get off a stop early. Both ways, that is 2,000 to 3,000 steps a day for most people without a single new minute in the diary.
- Take phone calls standing or walking. A thirty-minute call at a brisk pace is about 3,000 steps.
- Add a loop after dinner. Fifteen minutes is enough, and it has the advantage of falling after the largest meal of the day.
- Make the stairs the default. Small effect on the step count, larger effect on your heart rate.
- Raise the target in blocks of 1,000. If you walk 5,000 today, 6,000 is a sensible next level. Jumping straight to 10,000 is the same kind of overload as doubling your weekly running distance.
A missed day is data, not a failure. What decides the year is the average across weeks, not whether one particular Tuesday looked good on the screen.
When to seek medical advice
A step count is not a health check. But a clear change in how far you can comfortably walk is a signal worth taking seriously.
- Call emergency services immediately (911 in the US, 999 in the UK, 112 across the EU): chest pain or pressure across the chest that does not ease within a few minutes of rest, especially alongside breathlessness, nausea, cold sweat or feeling faint.
- Contact a doctor promptly if you get breathlessness, chest pain or unusual fatigue during an effort you used to manage without trouble, even when it settles with rest.
- Contact a doctor about new pain in your legs or calves that comes on after walking a certain distance and eases when you stand still.
- Contact a doctor if you have had a fall, if you feel unsteady or dizzy when walking, or if you have started avoiding going out for fear of falling.
- Contact a doctor if your everyday activity has dropped noticeably over a longer period without your knowing why.

Do I really have to walk 10,000 steps a day?

Is 5,000 steps a day enough?
